
A 2026 review reveals that higher intensity delivers greater mitochondrial and cardiovascular benefits than Zone 2. What this means for your program
If you follow any fitness influencer or health podcast, you have heard about Zone 2 cardio. You are told it is the secret to mitochondria, fat burning, and metabolic health. Experts say: walk on the treadmill for an hour at a low intensity where you can talk easily, and that is optimal training for improving metabolism and cardiovascular health.
The problem is: a new 2026 scientific review published in Sports Medicine challenged that entire concept. The researchers reviewed the evidence and concluded that Zone 2 is not the optimal intensity for improving mitochondrial capacity or cardiorespiratory fitness. On the contrary: training at higher intensities than Zone 2 is critical to maximize cardiometabolic health benefits, particularly when training volume is lower.
The review study analyzed current evidence on Zone 2 and mitochondrial adaptations, fatty acid oxidation, and cardiorespiratory fitness. The researchers asked: is Zone 2 really the optimal intensity for these adaptations?
The findings were clear: current evidence does not support Zone 2 as the optimal intensity for improving mitochondrial capacity or fatty acid oxidative capacity. Rather, evidence suggests that prioritizing higher exercise intensities than Zone 2 is critical to maximize cardiometabolic health benefits, particularly in the context of lower training volumes.

Mitochondria are the power plants in muscle cells. Improving mitochondrial function and density is a major goal for many who train for health and performance. It was believed that Zone 2 is the optimal way to build mitochondria because it targets fat oxidation.
But research shows that high intensity interval training HIIT and moderate to vigorous continuous intensity training MCI produce greater or equal mitochondrial adaptations compared to Zone 2, in much less time. Instead of 60 minutes of slow walking, 20 to 30 minutes of moderate running or short intervals may give a stronger mitochondrial stimulus.
The other Zone 2 argument is that it burns more fat as fuel. This is technically true: at low intensity, a larger percentage of energy comes from fat. But that does not mean you burn more total body fat.
Fat loss depends on total energy balance, not on the type of fuel used during exercise. If you burn 200 calories in Zone 2 and 60 percent is from fat, that is 120 calories from fat. But if you burn 350 calories in 25 minutes of high intensity intervals and 40 percent is from fat, that is 140 calories from fat, plus more total calories and a higher post exercise burn.

Improving cardiorespiratory fitness VO2 max, blood pressure, heart function, and vascular flexibility are major health goals for many. Research consistently shows that training at higher intensity produces greater improvements in these markers compared to low intensity training.
Studies comparing HIIT to low intensity continuous training find that HIIT gives greater improvements in VO2 max, insulin sensitivity, and blood pressure, in half the time or less. For busy people trying to build real health, higher intensity is far more efficient.
This does not mean low intensity training has no place. Zone 2 is useful for endurance athletes building a massive aerobic base for long races, for people recovering from injury or surgery, or for anyone who needs to increase total exercise volume without added stress.
But for the average busy person who wants better cardiovascular health, a leaner body, and less time in the gym, higher intensity training is the smarter choice. You do not need hours of slow walking to build mitochondria or improve metabolic health.
I see this with clients all the time. Someone comes to me spending 5 hours weekly on the treadmill in Zone 2, not losing weight, not seeing fitness improvement, and frustrated. We convert 90 minutes of that to intervals, hill runs, or strength circuits, and the body starts changing within weeks.
Zone 2 is not bad. But it is not magical. If you love long walks, great, continue. But if your goal is maximum health benefit in minimum time, push yourself harder. Your heart, muscles, and mitochondria respond to real intensity, not just to long comfortable volume.
If your time is limited and you want real cardiovascular and metabolic improvements, prioritize intensity over volume. 2 to 3 sessions weekly of 20 to 30 minutes of interval training or moderate to vigorous running will give you greater benefits than 5 hours of slow walking.
Start simple: 30 seconds fast, 60 seconds slow, repeat 10 to 15 times. Or run 20 minutes at a pace where talking is difficult. Or climb hills. Or push the sled. The idea is to reach an intensity that challenges your heart and muscles, not just moving them gently.
Zone 2 is not magical. New research shows higher intensities deliver greater mitochondrial and cardiovascular benefits in less time. If you are busy and want real results, 20 to 30 minutes of interval training or moderate running beat hours of slow walking. Do not be afraid to push yourself. Your body deserves real intensity.
